Summary

Activities

Coach Luca

  • Readiness: Unconfirmed
  • Triggers: No morning check-in received; back soreness status unresolved from April 29 (no athlete update since confirmed post-ride at 18:11 MDT yesterday); recovery specialist log stale (prior evening context only, no current-day log); previous session confirmed modified, significant (third consecutive bridge-week deviation).
  • Session: Easy active recovery, 1:00-1:30, Z1-Z2 only. No structure, no intervals. Contingency: stop if back soreness aggravates on the bike.
  • Hashimoto's watch: no active flare indicators. Pre-travel immune resilience context active (China May 2).
  • Specialist gate: Recovery materially implicated (back soreness, pre-travel risk, cumulative fatigue). Nutrition materially implicated (fat correction priority, standalone plan available, pre-China fueling window). Endurance materially implicated (session prescription and contingency). Strength: not implicated (no gym work today).
  • Weather source: Open-Meteo Edmonton (53.5461, -113.4938). WMO daily code 3 (overcast). High 20.1°C / Low 2°C. No precipitation. Max wind 11.4 km/h. Morning session window: ~3°C at 08:30, approaching 10°C by 10:00, 14°C by midday, 20°C peak at 17:00. Best outdoor window from 11:00 onward.
  • Nutrition carry-forward: Three consecutive days fat below target (39 g / 60 g / 58.5 g vs 105+ g target). Fat correction is the highest-priority nutrition action today and tomorrow before China departure. Standalone daily nutrition plan at athlete/logs/daily-nutrition/2026-04-30.md is referenced rather than duplicated.

Recovery

22:13 check-in

Sidney had a 1-hour massage today focused on back pain relief, legs, and ankle. This is the first confirmed therapeutic intervention for the back soreness that has been unresolved since April 27-28. Massage addresses the muscular component and supports pre-travel recovery. Back clearance for travel and the May 1 ride still needs confirmation from Sidney.

Nutrition

Status

Morning-after nutrition review for review target 2026-04-29. Sidney executed the third consecutive modified session: 4×10 min at 195-220 W on a 2:00 ride vs. the planned Z2 + 4×6 min torque at 182-203 W. Rep duration was significantly extended and the power ceiling was exceeded — the session was materially harder than written, with confirmed post-ride back soreness. Daily totals: ~2,891 kcal, 469 g carbs, 133 g protein, 58.5 g fat. Energy and carbohydrate were solid, protein was excellent at 133 g. Fat at 58.5 g is the third consecutive bridge-week day below the carry-forward target of ≥65 g, continuing a structural deficit that carries genuine risk heading into China travel on May 2.

Observations

  • Pre-session carbohydrate (~113 g across bagel/PB/jam at 09:44 and GF mac n cheese at 12:30) was adequate for an endurance session, though sized for the planned 6-min torque format rather than the harder 10-min near–sweet-spot intervals that followed.
  • On-bike fueling at 80 g total (~40 g/hr) underdelivered relative to actual session demand. A 2-hour session with extended low-cadence torque intervals at 195-220 W warrants 60-75 g/hr; the athlete was working harder than planned with less in-ride carbohydrate than the effort deserved. This likely contributed to the reported difficulty holding steady pace through the later reps.
  • Post-ride protein at 133 g total was the strongest performance of the bridge week. However, 65.5 g in one post-ride meal exceeds what the body can efficiently direct to muscle protein synthesis in a single sitting; a split approach — recovery shake within 45 min followed by a full meal at 60-90 min — would have distributed that protein more effectively.
  • Post-ride meal timing (~18:10 MDT) appears delayed by 1.5-2 hours beyond the session finish, missing the optimal 45-min recovery window. The combination of light on-bike fueling and a delayed recovery meal modestly increased the cumulative recovery cost.
  • Fat at 58.5 g fell below the carry-forward target (≥65 g) for the third consecutive day: 39 g (Apr 27) → 60 g (Apr 28) → 58.5 g (Apr 29). The dinner avocado was a deliberate fat addition but insufficient to close the gap. Fat is structurally underprioritized in the current meal pattern.

Recommendations

  • Today's primary focus (April 30): fat correction. The April 30 nutrition plan targets 105 g fat. Fat must appear at every meal deliberately — avocado, salmon, walnuts, seeds, or full egg yolk contribution — not as a side effect of peanut butter in a smoothie. Three consecutive days below adequate fat intake heading into a 14-hour time zone shift is a genuine immune and hormonal risk.
  • Today is easy active recovery (1:00-1:30, Z1-Z2 only). Fueling requirements are minimal: 30-40 g carbs pre-session, no on-bike fueling needed. Save the energy budget for nutrient-dense, fat-rich, anti-inflammatory meals.
  • Protein target for April 30 is 112 g. Distribute across 3-4 meals (25-35 g each) rather than concentrating into one large post-session window. Post-recovery-session: 20-25 g protein within 45 min is sufficient.
  • Today's goal: Follow the April 30 nutrition plan meal suggestions (salmon, avocado, walnuts) and reach ≥90-105 g fat. This is the clearest pre-China nutrition action.

Watch

  • The three-day fat deficit (39 g → 60 g → 58.5 g) is a pattern, not a one-off. In a Hashimoto's context, chronic fat underfueling affects T4→T3 conversion efficiency, hormonal synthesis, and anti-inflammatory balance. The 15-hour flight to Shanghai and a 14-hour time zone shift both add immune stress; arriving fat-depleted amplifies that risk. April 30 and May 1 are the last two days to correct this before departure.
  • On-bike underfueling (40 g/hr vs. 60-75 g/hr) during the harder-than-planned torque session may have been a direct contributor to the difficulty holding steady pace in the later reps. When session intensity exceeds the plan, in-ride fueling should scale with actual demand, not the planned load. Worth monitoring as sessions get harder post-China.
  • Back soreness (confirmed post-ride April 29, unresolved since April 27). Anti-inflammatory nutrition is directly relevant: omega-3 rich foods (salmon, flaxseed), adequate total fat, and polyphenol sources where available. The April 30 nutrition plan's salmon/walnut emphasis aligns with this priority.
  • Post-ride recovery timing was delayed on April 29. If on-bike fueling is also light on a given day, arriving glycogen-depleted and then delaying the recovery meal compounds the deficit. The recovery window missed on April 29 is done; today's easy session means the fueling stakes are low, but the timing habit is worth resetting before the next hard session post-China.

Carry-forward

Review target Intake Training context Main gap Carry-forward goal
2026-04-29 ~2,891 kcal, 469 g carbs, 133 g protein, 58.5 g fat 2:00 endurance + torque; 4×10 min at 195-220 W (plan: 4×6 min at 182-203 W); third consecutive session deviation; back soreness confirmed post-ride Fat at 58.5 g — third consecutive day below carry-forward goal (≥65 g); on-bike fueling light (~40 g/hr vs. 60-75 g/hr target) Today (April 30): fat at every meal deliberately; follow nutrition-plan meal suggestions; target ≥90-105 g fat to begin correcting three-day deficit before China departure (May 2)

Assumptions Plain medium bagel at approximately 105 g
Regular-style peanut butter (not reduced fat), approximately 32 g applied
Standard fruit jam, approximately 20 g applied
No butter, cream cheese, or additional toppings
Macro check: (18 × 4) + (73 × 4) + (18 × 9) = 72 + 292 + 162 = 526 kcal; consistent with stated 515 kcal within rounding tolerance
Standard plain white-flour bagel, approximately 95 g
Peanut butter is regular (not reduced-fat or natural with added oil), spread on both halves at a typical generous amount (~30 g)
Jam is a standard fruit preserve (~50% sugar), applied at a typical amount (~20 g)
Bagel was not toasted with added butter or other fat
One standard plain bagel was eaten
Peanut butter portion was a typical moderate spread
Jam portion was a typical light to moderate spread
No butter, extra toppings, or unusually large bagel were included
Uncertainty notes Bagel size varies considerably; a large deli-style bagel could be 150 g or more, adding roughly 100 kcal
Peanut butter quantity is the most variable element; a generous spread could reach 48 g, adding approximately 95 kcal and 8 g fat
If a natural or reduced-sugar jam was used, carbohydrate would be modestly lower
Bagel size is the largest variable; a large bakery-style bagel (120–130 g) could add 80–100 kcal and ~15 g carbohydrate to the total
Peanut butter portion could easily range from 15 g to 45 g depending on personal preference, which would shift fat by ±8 g and calories by ±90 kcal
The estimate could change materially if the bagel was oversized, the peanut butter layer was heavy, or the jam portion was larger than typical

Half chicken breast is from an average-sized breast (~240 g raw whole, yielding ~120 g cooked half)
Rice portion is approximately 160 g cooked white rice
Chicken portion is approximately 90 g cooked skinless chicken breast
A small amount of cooking fat or juices is included due to visible sheen and seasoning
Green beans contribute minimal calories and macros
Uncertainty notes If chicken was cooked with significant added oil or butter, fat and calories could increase by 40-80 kcal
If rice portion is closer to 360 mL, carbohydrate and calories would increase by ~120 kcal
Rice appears to have some seasoning mixed in; if this included oil or a fat-based sauce, fat content could be moderately higher
If the chicken or rice was cooked with oil or butter, fat and calories would increase by roughly 40–120 kcal per 15 mL of added fat. The rice appears slightly tinted which could indicate light seasoning or cooking fat. The largest uncertainty is the exact chicken weight and whether added oil, butter, or sauce was used; either could materially change calories and fat.

Assumptions Dates assumed to be Medjool variety, the most common large eating date
Peanut butter assumed to be standard creamy, no added protein or significant variation
Rice assumed to be cooked plain white rice; brown rice would add ~2 g fiber and change carb availability slightly
"A couple crackers" interpreted as 2 standard plain wheat crackers; type not specified
No added butter, oil, salt, or toppings assumed
Dates are Medjool variety (most common snacking date); Deglet Noor dates would reduce calories by ~30%
Peanut butter is standard smooth, not reduced-fat or natural/unsweetened variety
Rice is cooked white rice; brown rice would add ~1 g protein and ~1 g fat with similar calories
"A couple crackers" interpreted as 2 medium-sized crackers (e.g. water crackers or wheat thins)
No added butter, oil, or toppings on any item
Dates were estimated as large Medjool-style dates
Rice was estimated as cooked white rice
Peanut butter was estimated as standard smooth peanut butter
Crackers were estimated as a small serving of plain crackers
Uncertainty notes The 4/4/9 macro-derived calorie estimate (~1252 kcal) exceeds the stated total by approximately 90 kcal. This discrepancy is expected and explained by dietary fiber in the dates (approximately 16 g), which contributes fewer usable calories than the standard 4 kcal/g factor implies. No significant error is indicated.
Cracker type has the largest uncertainty; a thicker or larger cracker (e.g., rice cake, graham cracker, or Ryvita) could add 30 to 60 kcal to the total.
Date size varies; smaller Deglet Noor dates (~8 g each) would reduce the carbohydrate and calorie total substantially to approximately 200 g and 450 kcal for the date portion.
The 4/4/9 macro cross-check yields ~1220 kcal, roughly 90 kcal above the stated total; this gap is accounted for by ~16 g of fibre in the dates, which contributes 4 kcal/g under the carbohydrate line but only ~2 kcal/g in actual metabolisable energy
Cracker type and size is the least certain item; a larger or oil-rich cracker could add 30–50 kcal
If dates are Deglet Noor rather than Medjool, total calories would drop to ~850–900 kcal
Date size is the main uncertainty; smaller dates would materially reduce the calorie and carbohydrate estimate. Macro-derived calories are broadly close, with some discrepancy expected from fiber and rounded food database values.

Chia seeds (15g): 73 kcal, 2.5g protein, 6.3g carbohydrate, 4.6g fat
Cacao nibs (10g): 46 kcal, 1.4g protein, 2.8g carbohydrate, 3.6g fat
Banana: 120 g
Water: 150 mL
Peanut butter: 35 g
Dates: 50 g
Cacao powder: 8 g
Chia seeds: 20 g
Cacao nibs: 10 g
Banana: 105 kcal, 1 g protein, 27 g carbohydrate, 0 g fat
Water: 0 kcal, 0 g protein, 0 g carbohydrate, 0 g fat
Peanut butter: 205 kcal, 9 g protein, 7 g carbohydrate, 18 g fat
Dates: 140 kcal, 1 g protein, 38 g carbohydrate, 0 g fat
Cacao powder: 20 kcal, 2 g protein, 5 g carbohydrate, 1 g fat
Chia seeds: 100 kcal, 3 g protein, 8 g carbohydrate, 6 g fat
Cacao nibs: 60 kcal, 1 g protein, 3 g carbohydrate, 5 g fat
Assumptions Banana estimated at 120g peeled weight for one medium banana
Dates assumed to be soft medjool-style or similar high-moisture dates at 50g as stated
Cacao powder estimated at 10g based on visible dark coloration of the base; unsweetened raw cacao used
Chia seeds estimated at 15g based on visible coverage of roughly one-third of bowl surface
Cacao nibs estimated at 10g based on visible scatter density
Water contributes no meaningful macros
Banana is one medium-sized (~120g edible)
Cacao powder is unsweetened, approximately 10g
Chia seeds estimated at 15g based on the generous visible layer in the photo
Cacao nibs estimated at 10g based on moderate visible scatter
Peanut butter is standard smooth (not low-fat or sugar-added variety)
Dates are Medjool variety
One medium banana was used
Cacao powder estimated at 8 g
Chia seed topping estimated at 20 g based on visible coverage
Cacao nib topping estimated at 10 g
Peanut butter and dates use the stated weights
Calories are slightly lower than simple 4/4/9 macro conversion because much of the carbohydrate comes from fiber-containing foods such as chia seeds, dates, cacao powder, and cacao nibs
Uncertainty notes Chia seed and cacao nib quantities are visually estimated and could range from 10-20g each, which would shift fat and total calories by approximately 50-100 kcal
Cacao powder quantity is unconfirmed; if closer to 15g, add approximately 35 kcal and 3g carbohydrate
Banana size uncertainty is low given one banana was stated; peel weight assumption is standard
Macro-derived calories (664 kcal via 4/4/9) exceed the summed USDA calories (590 kcal) by ~70 kcal; this gap is accounted for by ~18g dietary fibre across chia seeds, cacao powder, dates, cacao nibs, and banana, which contributes ~2 kcal/g rather than 4 kcal/g under Atwater conventions. No real discrepancy.
Chia seed and cacao nib quantities are visual estimates; if chia seeds were 25g instead of 15g, total calories would increase by ~50 kcal and fat by ~3g.
Cacao powder quantity is unstated; if 15g were used instead of 10g, this would add only ~12 kcal.
The chia seed and cacao nib portions could materially change the fat and calorie estimate if the topping amounts were much larger or smaller than estimated.

Morning plan

Today's Plan

**Readiness:** Unconfirmed — no morning check-in, back soreness status unresolved from April 29.

**Today's plan:**
Easy active recovery, 1:00-1:30. Z1 to low Z2 only (55-70% FTP), no structure, no intervals. This is movement and circulation: keep it comfortable throughout. If back soreness is clearly aggravating on the bike at any point, stop. China is in two days; protecting the back takes priority over completing the ride.

**Fueling:**
Pre-session: 30-40 g carbs is enough, no large pre-ride load needed for a Z1-Z2 spin. No on-bike fueling required for a session this short and easy. Your standalone nutrition plan for today is ready and has the full structure.

Fat is today's nutrition priority. Three consecutive days below target heading into a long-haul flight is a real risk. Salmon, avocado, walnuts, whole eggs at your meals today, not as a side effect but as deliberate choices. Today and tomorrow are the last two days to correct this before Sunday.

**Weather:**
Edmonton ☁️
20°C / 2°C, overcast

Cold at 3°C this morning, warming to 20°C by mid-afternoon. No rain and light wind throughout the day. Best outdoor window is from 11:00 onward once temps lift above 10°C.

**Monitor:**
Back soreness: easy movement is the right response if this is muscular tightness. If it becomes sharp, refers down one side, or affects walking today, get it assessed before Sunday. Do not travel to China with an unassessed sharp or referring back issue.

Nutrition reply - 13:50 breakfast

Good start to the day.

**Breakdown:**
Solid carb base, but on a low-training-load day your carb budget is largely covered now. The bigger priority is fat - this meal delivers \~17g, which is a quality start (PB is a good fat source), but you still need \~73-88g more across your remaining meals. That gap doesn't close by accident; it requires fat at every meal from here.

**Macros:**
- Energy: \~498 kcal
- Carbohydrate: \~70.5 g
- Protein: \~17 g
- Fat: \~17.2 g

**Feedback:**
Remaining meals should shift toward fat and protein, not more carbs. Avocado, eggs, salmon, walnuts, olive oil - as the main focus, not as sides. Protein is also only \~15% of today's target, so aim for 25-35g at each of your next 2-3 meals to close that gap before end of day.

Nutrition reply - 13:52 post-ride meal

Good post-ride choice on protein. The meal reads lean though - chicken and rice with no added fat means the fat gap is now significant heading into the afternoon.

**Breakdown:**
38.8g protein is a solid post-recovery hit - more than enough for a Z1-Z2 session. Carbs are appropriate. The issue is fat: this meal added only \~5g, so after two meals you're sitting at \~22g fat against a 90-105g daily target. You have roughly 83g of fat still to find across your remaining meals today.

**Macros:**
- Energy: \~430 kcal
- Carbohydrate: \~54.8 g
- Protein: \~38.8 g
- Fat: \~4.8 g

**Daily totals (estimated):**
- Energy: ~928 kcal
- Carbohydrate: ~125 g
- Protein: ~56 g
- Fat: ~22 g

**Feedback:**
The afternoon snack and dinner both need to be built around fat - not carbs. You've used roughly half your daily carb allocation already on a low-load day, so don't try to fill tonight's calories with rice or bread. Use avocado, olive oil, salmon, nuts, or full-fat dairy as the primary vehicle. Aim for 20-25g fat at a snack and 40-50g at dinner. That gap won't close passively.

Nutrition reply - 21:46 dinner

Logged. Honest read on today though: fat didn't get corrected. Four consecutive days below the target now, and tonight's dinner moved in the wrong direction.

**Breakdown:**
Dates, rice, and crackers are carb-heavy with almost no fat. The PB was doing all the fat work at dinner. On a day that needed a fat-forward anchor meal - salmon, eggs, avocado - the plate ended up as a snack graze instead. No blame, but the pattern needs to break tomorrow.

**Macros:**
- Energy: ~1,144 kcal
- Carbohydrate: ~227 g
- Protein: ~19.5 g
- Fat: ~27.5 g

**Daily totals (estimated):**
- Energy: ~2,072 kcal
- Carbohydrate: ~352 g
- Protein: ~75 g
- Fat: ~49.5 g

**Feedback:**
Tomorrow is the last day you have full control over food before the flight. The fat deficit has compounded across four days and China travel will almost certainly add a fifth. Tomorrow needs to actively overcorrect: target 110-120g fat, not just 90g. That means fat at every meal as the anchor, not the afterthought. Eggs and avocado at breakfast, olive oil used generously, a salmon or higher-fat protein at lunch or dinner, nuts as the snack rather than dates or crackers.

Protein is also worth recovering tomorrow - 75g today on a rest day is manageable, but two consecutive low-protein days going into travel is not ideal. Aim to close that gap alongside fat. Carbs can stay moderate; you don't need a reload after today.

Evening summary

Today: easy active recovery day, session outcome unconfirmed - no ride report received.

**Feedback:**
No session update came in today, so outcome is unconfirmed. That is fine - today was genuinely a day to back off, and if the legs needed full rest instead of a spin, that is an acceptable call given the bridge week load. What matters now is that tomorrow is organized before the flight.

**Recovery:**
Back soreness has been unresolved since Wednesday. Before you travel tomorrow, check in honestly - if it has improved to normal muscle tightness, you are good. If it is still sharp, referring, or affecting your movement, get it looked at before a 15-hour flight. That is a real travel risk and not something to manage in-seat.

Tonight: sleep, protein, and a proper fat source with dinner if you have not eaten yet. The last three days have been low on fat and that matters for inflammation and thyroid function.

**Tomorrow preview:**
May 1 is your pre-travel support day. The plan is a short easy ride with a few light openers, 1:45-2:00, nothing hard. If the back is not right, convert it to a walk or skip it entirely and focus on packing and sleep. Do not start the China trip already depleted or hurting.

**Travel notes:**
Eat a full meal before you leave the house on May 2. Hydrate aggressively in transit. Gluten-free and dairy-free options will be harder to find in-air and in Shanghai early on - go well-fueled.

**Monitor:**
Back status. Confirm before you travel.

Nutrition review

Yesterday's session ended up significantly harder than written — 10-minute torque reps at 195-220W is a different physiological demand than the planned 6-minute format, and your intake showed solid awareness of the load. Energy was right, carbs were well-covered, and protein at 133g was the best performance of the bridge week. The persistent gap is fat, now three consecutive days below the minimum you need heading into a long-haul flight.

**What went well:**
- Protein was excellent: 133g total, spread across a strong post-ride window and a solid dinner. That's the best recovery protein distribution of this training block.
- Pre-session carb loading (\~113g across two meals) gave you a real glycogen base for what turned into a demanding session.
- Total energy at ~2,891 kcal was appropriate for the actual workload.

**What needs work:**
- Fat at 58.5g is the third straight day below the minimum target (≥65g), and it keeps landing there as a side effect rather than a deliberate choice. For the Hashimoto's context and with China in two days, this needs to be corrected now — not gradually.
- On-bike fueling (80g total, ~40g/hr) underdelivered for a 2-hour session that ended up at near sweet-spot intensity. That gap likely contributed to the difficulty holding steady pace through the later reps.

**Tomorrow's goal:**
Fat at every meal today — deliberately, not as a side effect. Avocado, salmon, walnuts, full eggs. The nutrition plan for today targets 105g fat; following those meal suggestions gets you there. This is the nutrition priority before Sunday's flight.

**Next step:**
Easy active recovery means minimal fueling needs today — 30-40g carbs pre-session, no on-bike fueling needed for Z1-Z2 under 90 min. Use the day's energy budget for fat-rich, anti-inflammatory meals that serve recovery and pre-travel resilience.
